Safely Build Leg Strength and Endurance Using Nothing but a Wall

Exercises like lunges, squats and plies have the potential to injure backs and knees if not done properly. Increase leg muscle strength using one of the most cautious and productive fitness aids around---the wall.

Increasing muscle strength in the lower limbs without the use of free weights or machinery can be tricky. Machines help to stabilize the body when adding heavy poundage to exercises; free weights allow for flexibility of performance to challenge the body's balance and control. Although both are excellent methods to enhance the physique, you either need the tools to do them or you've got to have perfect form for the benefits to outweigh the risks. And, let me tell ya, most often, no matter what their level is and no matter how many ways I try to put them right, people simply do not do squats or lunges without compromising form. Not so with the wall-sit.

The wall supports the back, forcing it to remain steady, as the legs hold the rest of the body weight up. Here are a few exercises to try:

1. Wall Squat:
Put your back against a flat wall. Walk forward to a "seated" or a squat position. Your legs should be just wider than shoulder width and the feet are usually somewhere around a foot and a half's distance from the wall. What's important is that you also keep your spine neutral and your hips and lower back glued to the wall. The hips tend to come forward when the legs get tired, so be careful to watch them.

Sit as low as you can where it challenges the muscles of the legs but does not put uncomfortable pressure on the knees. You've got to keep the legs at a 90 degree angle or not sit so far down. Some of you might only be able to bend the knees a bit before you gauge that it's tough enough. Certainly do not let the hips fall below the knees! No sharp angles---90 degrees or higher! A test is if you're able to lift the toes up---which I have my classes do---where your weight is on the heels, then you know you're not straining forward with the knees. You can put your toes down when you're confidently in proper form. Stay in the squat for as long as you can hold it, but for 30 seconds to one minute. Repeat with a brief rest in between two more times.

2. Single Leg Wall Sit
From a Wall Squat, bring the legs in a bit nearer than the distance of shoulder width. You're going to have to pay extra attention to the "twisting" or "leaning" of the body on this one. See if you can just raise the right heel up, balancing and putting more weight onto the left leg, keeping the back and hips against the wall and a straight line of the body. Is one shoulder higher than the other? Are you contorting your body to be able to rely on that left leg? You'll have to build your leg strength with the first wall squat before you go into single leg then. However, if form is still good, see if you can lift the right leg completely off the ground. Now, hold that position for 30 seconds to one minute. Then switch legs and repeat. Do that for two more sets.

3. Moving Wall Squat
Instead of holding the Wall Squat in place, straighten the legs, then bend the knees, brushing the back up and down the wall. For some, this might be less intense than holding the squat as in exercise 1. Continue the movement 15 to 20 times. Do two more sets.

4. Moving Single Leg Wall Sits
Instead of simply holding one leg up, see if you can straighten up and then bend back down the wall balancing on the stabilizing leg. You've got to keep your core engaged and shoulders stacked underneath the hips! Continue the movement 10 times. Repeat on the other leg. Do two more sets.

There you have it! Wonderful, effective, and safe leg exercises that you can do anywhere, at any age, for whatever level you are. While there are a variety of ways to play with wall exercises---including adding weights, bands and arm movements---these are great starting points. Now get against that wall and have a fabulous workout!
